Where the HYROX sled push sits in the race

HYROX is eight rounds, each a 1 km run followed by one functional workout station, and the sequence never changes: SkiErg, Sled Push, Sled Pull, Burpee Broad Jump, Rowing, Farmers Carry, Sandbag Lunges, Wall Balls. That puts the sled push at station 2, so you arrive having already finished the SkiErg at station 1 over 1000 m, with a 1000 m run either side of it. HYROX sled push technique: the two ways to hold the sled

Two positions are in common use and neither is the correct one. A low forearm hook buys leverage when the sled is heavy for you. A higher, more upright push protects your breathing when the sled moves easily and your limiter is cardiovascular rather than muscular.

The low forearm hook

Bring your forearms flat against the vertical posts, elbows tight to your ribs, so the contact runs along the bone rather than through your palms. Hands hook the post, they do not press it, because a palm press invites your arms to try to move a sled your arms cannot move. Then drop your hips and lean until your shoulders sit ahead of your hands. The lower you go, the more of your bodyweight becomes usable force and the more of it points forward instead of down.

The high shoulder push

Hands go higher on the posts, the torso comes up, elbows stay tucked and the upper body locks into one rigid strut. You still lean, just less: an upright push is not a vertical one. Athletes who prefer it give the same two reasons. Breathing is easier when your chest is not folded over your knees, and you can see further down the lane, which helps you hold a line and judge the turn.

Which one should you use?

Decide on relative load, not preference. Heavy for you means get lower. Light for you means the upright position protects your breathing. Plenty of athletes switch part-way down the lane. Rehearse both so the switch is a decision rather than a collapse.

Body angle, leg drive and the stride that moves the sled

Everything here comes down to one question: how much of your bodyweight and leg strength actually reaches the sled. Grip changes the answer at the margins. Body angle and stride decide it.

Get your centre of mass over the sled

Shoulders ahead of hips, hips low, spine braced hard enough that nothing in the middle of you folds. Your arms are struts, not engines: their only job is to hold a rigid line between your torso and the posts so what your legs produce arrives at the sled instead of leaking out of a soft elbow.

Direction matters as much as size. Aim your force horizontally through the sled rather than down into the turf. Standing tall and shoving downward loads the floor, spikes the friction you are already fighting, and moves nothing.

Short quick steps, not long strides

This is the highest-leverage cue on the station, and coaches are close to unanimous on it. Every long stride creates a moment of deceleration before you can accelerate again, so a bounding stride turns one continuous push into a series of small stops. The blunt version doing the rounds: a long stride under a heavy sled is a deep lunge you have to climb out of, repeated for the whole lane.

Short steps keep your feet under your centre of mass, hold your knees and hips in a stronger joint position, and keep force arriving continuously. Keep them close to the sled base too, so you are not reaching forward and catching the front of the runners on the turf.

Breathe, and pick your break before you need it

Breathe continuously. Holding your breath under a heavy sled is instinctive, and it is why athletes arrive at the end of the lane more wrecked than the work justifies. If your position makes breathing impossible, it is too low for you.

Then decide your breaks in advance. One method athletes describe is pushing to a fixed step count, taking a set number of deep breaths, and going again immediately. Restarting a stalled sled, and why it costs so much

A sliding sled is far cheaper to move than one sitting still. Breaking a static load loose takes noticeably more force than keeping a moving one going, so every full stop charges you that cost again from scratch.

When it does stop, reset rather than heave. Widen your stance, drop your hips, take the slack out of your own body position so there is nothing soft between the floor and the posts, then start with two or three short explosive steps. One big shove from a collapsed position mostly rocks the sled and empties your legs.

Break before you have to break. A stop you chose is cheap: you reset your position and your breathing, then start from a strong stance. A stall you did not choose is expensive, because you pay the break-loose cost from whatever position you happened to be in.

Turf, shoes and grip: why the same load feels different

HYROX runs on short-pile competition turf chosen so sleds grip it, which makes friction a real component of the resistance rather than a rounding error. That component varies: venue to venue, and across a race day as hundreds of athletes work the same lanes. Coaches have been reporting slower splits and telling athletes to get lower and push more horizontally. Treat that as a reported observation rather than an established fact, since no official statement on turf specification sits behind it.

Your shoes are the other half. Every bit of force you generate passes through the contact between outsole and turf, so a shoe that slips costs you force on every step. Chalk is not the answer, and reaching for it is expensive. The Singles rulebook permits chalk only at the sled pull and the farmers carry, and only chalk provided by the event. The rules a judge enforces on the HYROX sled push

Section 8.2 of the Singles rulebook governs this station, and it sets no movement standard for how you push: no prescribed body angle, no hand position rule, no no-rep for form. That is the opposite of the wall balls or the sled pull, where a judge watches your movement against a written standard. Here, technique is purely a performance question. You cannot be penalised for pushing badly, only for where you and the sled go. What section 8.2 does enforce is short and specific:

  • The judging team assigns your sled lane, and using the lane you were assigned is mandatory.
  • Both you and the sled must be completely behind the white line before you start.
  • You and the sled stay inside your designated lane throughout, and must not interfere with a neighbouring lane in any way.
  • The sled must pass the end-of-lane mark entirely before you change direction. Close enough is not across.
  • The station is complete once the full 50 m is covered and the entire sled has passed the line. Section 8.2 specifies that distance as four lengths of 12.5 metres, run out and back inside your own lane.

What a sled push penalty actually costs

The rulebook sets an escalating protocol for this station. A first infringement is a formal warning. A second infringement costs a 15-second penalty. Every one after that adds another 15 seconds, and no further warnings are issued. That ladder is written into the sled push section itself, so do not assume the same escalation applies identically everywhere else on the floor.

The rulebook also notes that the timing system detects some infringements automatically through the chip, listing missing sled laps, its own term for the same fault, among the examples it catches that way. A missing sled lane is a disqualification, not 15 seconds. The rulebook's penalty code table lists a missing sled lane as a DQ, recorded as an incomplete station. Every other lane fault on this station buys you a warning and then seconds. Turning early does not. Push until the whole sled is across, then turn.

The sled push in Doubles

HYROX runs as Singles, Doubles, Team Relay (4 athletes), and Adaptive. In Doubles only one partner works the station at a time, and the pair swaps as often as they like across the 50 m.

Agree your swap pattern before the race, by length rather than by feel. How to train the HYROX sled push technique

The load-progression side of this is covered in the weights guide. What follows is the movement pattern, which is the part athletes under-train.

  • Practise the position, not just the push. Rehearse both grips until switching mid-lane is automatic rather than a panic response.
  • Own the split stance. The lane is a long series of one-leg extensions, so rehearse that shape directly: hold the low forward angle through rear-foot-elevated split squats and slow step-ups rather than only chasing the number on the bar.
  • Train the restart. Bring the sled to a dead stop and break it loose again, several times per session, so a stall on race day is rehearsed rather than a surprise.
  • Rehearse the position at a high heart rate. Get your breathing ragged first, then hold the forward angle for a full lane. A position you can only reach when calm is not a position you own.
  • No sled at your gym? A loaded plyo box or a plate pushed across a smooth floor reproduces the drive pattern. It approximates the pattern, not the load, so pair it with heavy single-leg work.
