Pick an effort you could hold for the entire race and hold it from the start line to the last rep. In practice that means running meaningfully slower than your standalone 10k pace, closer to a sustained threshold or half-marathon feel, and judging it by your breathing rather than by your watch. Why HYROX punishes a fast start

HYROX is eight rounds, each a 1 km run followed by one functional workout station. That structure is what makes pacing so unforgiving. A pace that is comfortable for one athlete is a redline for another, and the same athlete will hit that number at wildly different costs depending on which station they just left.

Use relative anchors instead. Your target is an effort you could sustain for the length of the whole race, not a 5k effort. It should feel closer to your half-marathon rhythm than your 10k rhythm. The simplest field test is speech: if you can still get a short sentence out on the run, the effort is about right. The correct effort here should feel slightly restrained, almost disappointingly so. You should finish that opening leg thinking you have something in hand, because you are going to need it. A deliberate buffer here is the cheapest insurance available in the sport: it costs a handful of seconds now and it protects every segment that follows.

The sleds: where an over-eager start gets collected

If you went out too hard, the sleds are where you find out. These are the stations with the steepest heart-rate cost in the race, and they arrive early enough that a bad opening run is still fully in your legs.

The sled push covers 50 m and the sled pull covers 50 m. Through the middle: burpees, the row and the fatigue trough

The burpee broad jump lane covers 80 m, and it is where your breathing goes. Getting up and down off the floor repeatedly while already loaded from the sleds spikes your heart rate in a way that has very little to do with how strong you are. Rhythm is what saves you here: low, forward and metronomic, at a cadence you can hold for the whole lane. The carry and the lunges: setting up the run into the wall balls

A dropped bell costs far more time than a slightly slower walk ever would, because you lose the pick-up, the reset and a chunk of your rhythm along with it. If you have to slow down, slow down, but keep moving: stopping mid-lane with a loaded bag across your shoulders is expensive in a way that a slower cadence is not.

That run into the wall balls is easy to leave out of a race plan. Another 1000 m sits between the lunge lane and the final station, and you run it on exactly the quads you have just emptied. Wall balls: pacing the final station

The wall balls are 100 reps, and that count is identical for every division. Nothing else in the race is quite so unforgiving of a pacing mistake made back in the opening leg, because there is no run afterwards to hide in and no way to shorten the task.

The load differs by division: Open Women throw 9 lb (4 kg) and Open Men throw 13 lb (6 kg). Walking it is one of the most common unforced errors in HYROX. It feels like a reasonable reward for finishing a station, and it happens repeatedly over the course of a race, so the total cost is far larger than any single instance feels. A slow shuffle costs almost nothing in physiological terms compared to walking, and recovers a genuinely meaningful amount of time by the finish.
