Generic cramp advice fails HYROX athletes because it treats every cramp as the same event. A quad that seizes on the lunges, a calf that goes on a late run leg and a forearm that locks on the pull are three different problems with three different answers, and the race structure tells you which one you had. What cramping in HYROX actually looks like

A HYROX race is 8 runs and 8 workout stations, always in the same order. Each run leg is 1000 m, and the legs are identical, so a cramp that only appears late is telling you something about accumulation, not about the run itself. Most endurance events give you a course that never repeats, so "I cramped at the ninety minute mark" is almost useless. HYROX gives you a fixed sequence, so "I cramped on the lunges" is a comparable observation.

Why "drink more electrolytes" is not an answer for everyone

Its authors write that "individualizing EAMC prevention strategies will likely be more effective than generalized advice (eg, drink more fluids)." How to read a row if you match more than one

Match the muscle first, then the point in the race, then read across. If two rows fit, the later-in-the-race one is usually the operative pattern, because that is the one that actually cost you time. Treat the middle column as a hypothesis to test over your next block, not a verdict.

Where in the race it hits, and why that matters

The order never changes: SkiErg, Sled Push, Sled Pull, Burpee Broad Jump, Rowing, Farmers Carry, Sandbag Lunges, Wall Balls. Your cramp's position in that sequence is diagnostic information, so note it. Every HYROX race worldwide runs that sequence, so two athletes who both cramped at the lunges cramped after an identical amount of identical work. That is not true of a marathon or a trail race, and it is why a HYROX-specific diagnostic beats a generic running one.

What the evidence actually says, including where it disagrees

The research on exercise-associated muscle cramping does not agree with itself, and any article that hands you a single cause overstates what is known. Here are the positions, separately.

The altered-neuromuscular-control position

Schwellnus set out the competing hypotheses in a 2009 review in the British Journal of Sports Medicine. He wrote that evidence for the electrolyte-depletion and dehydration hypotheses "comes mainly from anecdotal clinical observations, case series totalling 18 cases, and one small (n = 10) case-control study," and that "results from four prospective cohort studies do not support these hypotheses." Against that he wrote that "research data are accumulating that support" altered neuromuscular control "as the principal pathophysiological mechanism."

Schwellnus, Drew and Collins followed with a prospective cohort study in 2011 of 210 triathletes competing in an Ironman triathlon, 43 of whom reported cramping. The authors report "no significant differences between groups in any pre-race-post-race serum electrolyte concentrations and body weight changes," and that regression "identified faster overall race time (and cycling time) and a history of cramping (in the last 10 races) as the only two independent risk factors." Their conclusion: dehydration and altered serum electrolyte balance "are not causes for EAMC."

The electrolyte and dehydration position

Lau, Kato and Nosaka published a laboratory study in BMJ Open Sport and Exercise Medicine in 2019 that points the other way. Ten men ran downhill in the heat until their body mass dropped by 2%, then drank either water or an oral rehydration solution. Cramp threshold frequency "decreased after water intake by 4.3 Hz (30 min) and 5.1 Hz (60 min post-ingestion), but increased after OS-1 intake by 3.7 and 5.4 Hz, respectively." The authors conclude that water intake after dehydration "makes muscles more susceptible to electrical simulation-induced muscle cramp, probably due to dilution of electrolytes."

Read what that study is: ten male participants and an electrically induced cramp threshold in a laboratory heat protocol. It is not a study of spontaneous cramping in a race.

Where that leaves you

Those two findings disagree. Schwellnus, Drew and Collins measured spontaneous cramps in a field cohort and concluded dehydration and serum electrolyte change are not causes. Lau, Kato and Nosaka measured an induced cramp threshold in a laboratory and concluded electrolyte dilution raises susceptibility. They differ in design, in what they measured and in their conclusions, and neither has been retracted or replaced by the other.

The most recent word belongs to the 2022 review by Miller, McDermott, Yeargin, Fiol and Schwellnus, which states that "although the pathophysiology of EAMCs appears controversial, recent evidence suggests that EAMCs are due to a confluence of unique intrinsic and extrinsic factors rather than a singular cause." That is not a tiebreak. It says the disagreement is real, the mechanism is probably not one thing, and the useful move is to identify your own risk factors rather than adopt whichever camp you read last. This article's table exists because of that sentence.

Pacing: the lever with the most evidence behind it

Of everything in this article, pacing is the item with the strongest evidence attached. Faster overall race time was one of only two independent risk factors that Schwellnus, Drew and Collins identified in their cohort, and it is the one a HYROX athlete controls most directly.

Two efforts early in the race are unusually expensive. The opening run comes before any accumulated fatigue exists, so it feels easy and it is very easy to run too hard. Then the sled push, 335 lb (152 kg) for Open men and 225 lb (102 kg) for Open women, is the first genuinely heavy effort of the race. Both of those land inside the first quarter, and that is where a first-timer overspends everything they will need for the second half. The push is not one straight effort, it is 4 x 12.5 m, which means you get a natural turn to reset your breathing at the end of each lane. What the rulebook lets you do when a cramp starts mid-race

This is the part most cramp advice skips. A pause that is legal at one station is a penalty at another, and knowing which is which decides whether a cramp costs you seconds or minutes. Every rule below is from the Season 26/27 HYROX Singles rulebook.

  • Farmers carry. Open men carry 2 x 53 lb (24 kg), one bell in each hand. The carry runs 200 m, and setting the bells down to rest is permitted under section 8.6 item 4 of the Singles rulebook, provided they do not move forward as you place them.   • Sandbag lunges. Section 8.7 item 6 permits you to either lunge continuously or stop between each lunge with both feet parallel on the ground. Item 7 does not permit steps or shuffles between repetitions. So the legal pause is standing tall and still, not walking it off. Taking the bag off your shoulders to rest carries a time penalty under the section 12 penalty table, code 16.
  • Aid station fluids. Section 7.1 item 9 states that fluids provided at aid stations are for drinking only and "are not to be used for active cooling," because of the slip hazard, and that doing so incurs a time penalty per infringement. Pouring a cup over your head is not a free cooling option.
  • Anything you want to consume. Section 10.5 states that any racer wanting nutrition must carry it from the start of the race, and that racers may not accept a beverage or nutritional product from anyone except the aid stations. Taking a drink or a gel from a spectator instead of an aid station counts as outside assistance under section 10.5 of the Singles rulebook, and carries a 2-minute penalty per infringement.
  • Permitted items. Hydration packs appear on the permitted-items list in section 10.1, but that section also states that any item not explicitly listed as permitted is prohibited by default, and that permitted items must be carried from the start to the finish and never handed to or from anyone.

All of that has to happen somewhere, and the ROXZONE is where every aid station sits. The ROXZONE is the central transition zone athletes run through between every run and station, so it is the only place your in-race plan can actually happen.

How to prevent cramps during HYROX before your next race

Work from the row you matched, not from a general list. Each group below names the muscle it is for, and all of it is training and race execution rather than anything you swallow.

If your quads went at the lunges

The sandbag lunge lane is 100 m of loaded walking lunges with the trailing knee touching the floor on every repetition. Men in the Open division carry 44 lb (20 kg) across the shoulders for that distance. Women in the Open division carry 22 lb (10 kg) across the shoulders for that distance. Train the lane at and beyond that length, on legs that have already run, and rehearse a planned break pattern so the first pause is a decision rather than a collapse. If your calves went on the runs

Calf capacity and repeated run-after-station work are the direct answers here, and this is the pattern with the clearest training fix in the whole table. Build the volume of running you do immediately after a station, not just the volume you do fresh, because the two feel nothing alike.

If your forearms went on the pull or the carry

Grip endurance is trainable, and it is the most direct lever available for this row. Work dead hangs, heavy carries beyond race distance, and repeated pulls with short rest, and learn where chalk is permitted so you use it legally at the stations where it helps.

If the pattern was pacing rather than a muscle

Rehearse the opening run at the pace you intend to hold, go straight onto a loaded push, and find out what that combination costs you before race day rather than during it. Wall balls are 100 repetitions for every division, at the end of the race, on legs that have already done everything else, so anything you overspend early is paid back there.
