You have crossed the line, handed the chip back and collected your kit. What happens over the next week decides whether the race costs you one training block or three. This guide is the post-race timeline: the first hour, the first day, the soreness curve, the practices that hold up under evidence and the ones that mostly just feel nice, and the point where the answer stops being training advice and becomes "see a doctor".
You just finished a HYROX. Here is what your body is dealing with
A HYROX race is eight rounds, each a 1 km run followed by one functional workout station. That is 8 stations and 8 km of running, with every station landing on legs that are already tired from the run before it, and with a lap of the ROXZONE between each piece. The running volume alone would leave most people stiff. Stacking loaded, repetitive work on top of it is why the day after a HYROX feels different from the day after a 10 km race.

How to recover after HYROX: the short answer

The first hour
The single most common mistake is stopping dead. You finish, you feel wrecked, you sit down on the floor, and twenty minutes later everything has seized. Walk instead. Light active recovery holds up modestly in pooled analyses: a small reduction in soreness, no measurable effect on perceived fatigue, and mostly in the short window after the effort (Dupuy et al. 2018). Modest is still worth having when it costs nothing, and it is the easiest thing in the world to overcook, so keep it to a genuine walk.
Get changed. Wet kit in a cold arena is how a good day turns into a shivering one, and being cold and miserable is the fastest route to skipping the parts of recovery that actually matter.
What to drink, and what "enough" actually means
Rehydration is about replacing what you lost, and what you lost depends on your size, your effort, the temperature in the hall and how much you drank during the race. None of that is knowable from an article, so no fixed volume here would be honest. Drink steadily rather than in one hit, keep drinking across the afternoon, and use thirst and urine colour as the feedback loop.
What to eat, and why the first couple of hours are different
The early window matters for a mechanistic reason. Muscle glycogen is depleted by prolonged high-intensity work and restoring it is what returns functional capacity, and reviews of glycogen resynthesis describe carbohydrate as the driver of that process, with protein co-ingestion supporting the repair side alongside it (Alghannam et al. 2018). Muscle is most receptive to refuelling soon after the effort, which is why the first couple of hours are treated differently from the rest of the day.
No grams-per-kilogram figure here: that is nutrition prescription and it belongs with a professional who knows your body and your goals. The practical version is less exciting and more useful. Eat a real meal, containing carbohydrate and protein, that you will actually finish. Appetite is often flat after a maximal effort, so something you like beats something optimal that you leave on the plate.
The first 24 hours
Day one is deceptive. Plenty of athletes walk out of the venue feeling fine, book a session for the next morning on the strength of that, and then wake up unable to get down the stairs. Treat race day evening as part of the race, not as the start of the comeback.
Sleep is the piece a race most reliably wrecks. Reviews of sleep in elite athletes describe both its role in recovery and the fact that athletes commonly sleep badly around competition. If you raced in the afternoon or evening and then cannot switch off, that is a well-recognised pattern rather than something going wrong with you. The workable answer is routine: wind-down time, a dark cool room, a later alarm the next morning if you can get one. It is not something you take, and this article is not going to recommend one.
Gentle movement helps through the same 24 hours. A walk, some easy cycling, anything that gets blood moving without asking the legs to produce force. Nothing structured.

Why you are this sore, and when it peaks
Delayed-onset muscle soreness follows a well-described curve. There is a pain-free lag of roughly 12 to 24 hours after the effort, soreness peaks somewhere between 24 and 72 hours, and it resolves within about a week (Mizumura and Taguchi 2015). That lag is exactly why race night can feel manageable and Monday can be brutal.

What actually helps, and what mostly just feels good
Two things get blurred together constantly: reducing how sore you feel, and restoring what you can actually do. They are different outcomes and the evidence treats them differently. The table below separates them.

Most of the supported column is about perception. "Reduces perceived soreness" is a real and worthwhile outcome, especially with work and stairs to get through. It is not the same claim as "restores performance", and anything selling the first while implying the second is overreaching.
The ice bath question, answered honestly
Two claims get made about ice baths, and most recovery content quotes whichever one suits it. Both are worth looking at properly, because neither is as clean as it gets presented.
The first: pooled analysis of post-exercise recovery techniques finds that immersion does reduce how sore athletes report feeling in the days after hard exercise, though the effect is small (Dupuy et al. 2018). And the newer evidence is weaker still. A 2025 Bayesian network meta-analysis comparing physical-therapy modalities for delayed-onset muscle soreness ranked cryotherapy mid-table and did not find a significant effect over placebo at either 24 or 48 hours (Chen et al. 2025). Photobiomodulation, not cold, was the modality that separated from placebo in that analysis. So the comfort benefit that gets quoted everywhere rests on a small pooled effect that the most recent network analysis did not reproduce.
The second: a 12-week controlled trial found that post-session cold water immersion attenuated acute anabolic signalling and reduced long-term strength-training adaptation compared with active recovery (Roberts et al. 2015). A narrative review of the same question sets out the proposed mechanisms and is clear about their limits, describing the area as one where the mechanistic story is still incomplete (Petersen and Fyfe 2021). So that trade-off is documented, but the size of it in any given athlete is not settled either.
What follows from that is a decision rule rather than a verdict. If your priority right now is feeling better for the next few days, the possible upside is comfort and the evidence for it is small and inconsistent, so immersion is a reasonable thing to try and a poor thing to rely on. If your priority is the adaptation you are chasing from an ongoing strength block, there is published evidence that routine post-session immersion costs you something there. Which of those matters more depends on what your next eight weeks look like, and nobody writing an article can answer that for you.
Reasonably well established: any soreness benefit is modest at best, and routine post-session immersion attenuated strength adaptation in a controlled trial. Not settled: whether the soreness benefit holds up once placebo is accounted for, and how large the adaptation cost is, for whom, and at what frequency and temperature.
Stretching and mobility
Stretching is pleasant, low risk, and the pooled evidence for it actually reducing delayed-onset muscle soreness is weak next to active recovery or massage. That is not a reason to stop. Moving gently through range keeps you mobile in a week where you will otherwise sit still. Just do it for the reason it works rather than believing it is shortening the soreness curve.
When to run again
Walking and easy movement start on day one. Easy running comes back once soreness is off its peak, which for most athletes lands somewhere in the second half of the first week. Intensity comes last, and by some distance.

Getting back to full training
A rough ramp that most athletes can work from:
- Days two to three: walking, easy mobility, maybe light cycling or swimming. Nothing that asks the legs for force.
- Days four to seven: easy aerobic work returns. Short easy runs, easy erg work, general strength at loads that feel almost too light.
- Week two: intensity comes back gradually. Intervals before race-pace efforts, and heavy sled work near the end rather than the start.
What comes back last is the stuff that broke you in the first place: heavy sled pushing, maximal intervals and any full race-pace simulation. Rushing a simulation to "check where you are" a week after a race tells you nothing useful, because what you are measuring is fatigue. Complete rest for a full week is rarely the answer either. A hard stop followed by a hard restart is a worse pattern than a few easy days followed by a gradual rebuild. How long before your next HYROX
The back-to-back question depends entirely on what the second race is for. If you want to complete another one, doing so within a few weeks is common and plenty of athletes race repeatedly through a season. If you want to race another one for a time, the arithmetic is different. A race is a maximal effort and it costs training weeks on both sides: the taper before it and the ramp after it are both weeks you are not building. Two races close together means several consecutive weeks where the training stimulus is thin.
So the honest framing is a range tied to intent rather than a number. Racing for the experience: weeks. Racing for a personal best: enough time either side to build something rather than just recover from the last one. That is coaching judgement, not evidence, and it scales with experience. When to stop and see a professional
Almost everything above assumes ordinary post-race soreness. A small set of symptoms is not that, and the correct response to them is medical assessment rather than any recovery practice.
There is a non-emergency version too. Pain that is sharp and localised rather than diffuse and muscular is a different kind of signal from DOMS, and soreness that is still getting worse past the point where delayed-onset soreness should be resolving is worth getting looked at rather than waiting out.
