Pick the sock after you know where you blister, not before. Arch blisters, heel blisters, toe blisters and forefoot hot spots have four different causes, and the sock feature that solves one of them does nothing for the others. This guide maps the symptom to the mechanism, then to the fix. Two of the symptoms turn out not to be sock problems at all, and those get named honestly rather than sold a sock.

Blisters are a shear injury, and that changes what a sock has to do

P. F. Naylor did the foundational work in 1955, in the British Journal of Dermatology. The paper itself sits behind a paywall, so the detail here is taken from the research timeline compiled by Australian podiatrist Rebecca Rushton, which summarises it. On Rushton's account, Naylor produced blisters in 19 British medical students and doctors, and biopsies showed the tear occurring in the prickle layer of the epidermis every time. That matters more than it sounds: the damage happens inside the skin, several cell layers down, not on its surface. Nothing is being sanded off your heel. A layer of it is being torn sideways off the layer beneath.

The same summary records that varying the speed of application produced no change in the rate of blister formation. Rubbing faster does not blister you faster. Taken with the prickle-layer finding, that points the blame at horizontal shear rather than at pressure or pace, and cushioning is a pressure intervention. It is aiming at the wrong thing.

Why moisture is not a straight line

Naylor also measured friction against skin moisture, and the curve is not the one the shopping advice assumes. In Rushton's summary of the work, friction was lower when the skin was dry, greasy or very wet, and rose when it was merely moist. A lightly damp foot is the worst state in the entire race. A soaked one is better. That single result is why the standard instruction to wick everything away is incomplete: you are not fighting water, you are fighting the narrow band of dampness between dry and wet, and slow sweat accumulation over 8 runs sits right in it.

Two of those rows have shoe causes, not sock causes, and no sock will fix them. What the mechanism means for fibre, thickness and height

Now the buying advice, and only as a consequence of the table above.

Fibre

Herring and Richie's 1990 double-blind study in the Journal of the American Podiatric Medical Association compared acrylic against cotton in runners and found fewer and smaller blisters in the acrylic sock across 35 long-distance runners, with the two socks identical in every aspect of construction except the fibre. The pair returned to the question in 1993, comparing cotton and acrylic in a cushion-sole design, and concluded, as Rushton's timeline records it, that thick socks prevented blisters irrespective of the fibre used. Read across both, that makes "never cotton" a good default and a bad law. Construction matters at least as much as the fibre name printed on the label, and cotton remains the worst starting point mostly because of how it behaves once it is damp, which is exactly the high-friction state described above.

Thickness and layers

Knapik, Hamlet, Thompson and Jones published the best field trial on this in Military Medicine in 1996, across 357 men in US Marine recruit training at Parris Island. It ran three arms, and the third one is what makes it useful. Standard issue sock: blisters in 69%, severe ones in 24%. Standard sock plus a thin polyester liner: 77% and 9%. Thick, dense wool and polypropylene prototype over the same liner: 40% and 11%.

Read the middle arm carefully, because it is the control that answers the question. Adding a liner to the standard sock cut severe blisters sharply but did nothing for overall incidence, which if anything went up. Only the arm with the thick outer sock brought total blisters down. The liner protects against the bad ones; the thickness is what stops them forming. That is a marching population rather than a racing one, and it is still the strongest field evidence available. The constraint is your shoe: thickness you cannot fit is thickness that causes a different problem.

Height

Crew or mid-calf, and the reason is the sock-slipping row rather than fashion. The cuff needs to finish above the timing chip strap. It also covers your shin against the SkiErg handle straps, which you will be glad of early on.

Grip socks, and what they actually do

A grip sock adds a high-friction outer face, which relocates the shear interface from your skin to the sock-shoe boundary. That is the whole mechanism, and the FAQ below sets out when it is the one you need. The video covers sock construction principles in general terms.

Compression socks for HYROX: what they change, and what nobody can promise you

Compression socks are marketed on circulation, on reduced muscle oscillation and on stability. Those are claims made by the companies selling them, and they should be read that way: one compression-sock retailer's own FAQ states that compression stockings are the most popular option because they provide stability, which is a retailer describing its own product rather than evidence of anything. There is one on-topic mechanism that stands up. A compression sock that genuinely fits holds the fabric still against the skin, which is the direct opposite of the arch-bunching mechanism in the first row of the table. If slack fabric in the arch is your problem, a well-fitted graduated sock addresses it. That is a claim about fit, and it does not extend any further.

On legality, the honest answer is that the rulebook does not settle it. The permitted list names knee sleeves, gloves [not grips], a weightlifting belt, wristbands, hydration packs, asthma inhalers or similar, and respiratory devices. Compression socks appear nowhere in it, in either direction, and the governing clause is that any item not explicitly listed as permitted is prohibited by default, unless the racer receives written permission from the race director before the race starts. Racers wear them routinely and the safety footnote explicitly preserves uniforms, but a list that does not name your item is not a permission. Foot prep before the start, and what you cannot fix mid-race

Tape and lubricant go on before the start, on the specific spot you know blisters, not everywhere. Every sock you intend to race in should have been through a full-distance session first, including the sled work, because a sock that is fine for an hour of running is not thereby fine for repeated horizontal loading.

The hard constraint is the carry rule: any permitted item a racer uses, wears or carries must be carried from the start to the finish, and may not be handed to or received from anyone at any point. Nobody can hand you a spare pair of socks, a roll of tape or a sachet of lubricant once you have crossed the start line, so anything you might want has to start the race attached to you. Is it better to run in thin or thick socks?
