- HYROX is eight rounds, each a 1 km run followed by one functional workout station, so a taper has to protect running legs and station-specific strength at the same time.
- The countdown in this guide runs from nine days out to the start tunnel, with one session and one HYROX-specific job per day.
- Published taper guidance does not agree on how much volume to cut, and this guide names both figures and their sources rather than averaging them.

The last week before a race is the only week in the block where doing less is the work. It also carries jobs that have nothing to do with training and that nobody schedules: the loads you are actually going to face, and the rules that quietly turn a good race into a penalised one. Below is that week laid out backwards from the start tunnel, one session and one job per day, with branches for a Sunday race and for athletes who do not train five or six days a week.
What a HYROX taper week actually has to do
A marathon taper protects one system. A HYROX taper has to protect two at once, and they do not recover on the same clock. Each of the 8 runs is 1000 m, and each one lands on legs that have just finished a station. The race puts 8 km of running under you, which is why the running side of the taper is the side that decides the result. The other side is load: five of the 8 stations carry real weight, and the fatigue they leave behind is muscular rather than aerobic. Cutting one without the other is how athletes arrive fresh and weak, or strong and flat.
The order never changes: SkiErg, Sled Push, Sled Pull, Burpee Broad Jump, Rowing, Farmers Carry, Sandbag Lunges, Wall Balls. All 8 stations appear in every race, in that order, at every venue worldwide, which is what makes the week plannable at all. You are not preparing for a surprise, so the week's only job is to arrive able to express what you already built. HYROX runs several formats: Singles, Doubles, Team Relay (4 athletes), and Adaptive. The taper does not change between them; only the loads do. The only structural difference is the loading: PRO divisions use heavier loads than Open. Ignore any advice implying that Pro athletes need a different taper shape or that Doubles athletes should rest less. The week below is the same week for all of them.
Why the running side is the side that decides it
Run volume and strength volume clear at different rates. Aerobic freshness returns within a few days of the long runs stopping. Heavy eccentric loading is slower: a session that leaves your quads sore can still be costing you three or four days later, and that soreness shows up first in your running form under fatigue, which is the exact skill HYROX tests. The compromised running guide covers why. The practical rule: cut run distance early and keep short, sharp running late; cut heavy loading early and never bring it back.
How much to cut, and why the published guidance disagrees
Bosquet and colleagues, in a 2007 meta-analysis of 27 taper studies published in Medicine and Science in Sports and Exercise, found that a two-week taper with training volume reduced exponentially by 41 to 60 percent produced the largest performance gains, with training intensity and frequency left unchanged. Toby Wilson, a HYROX World Championship athlete and personal trainer at Nuffield Health, told Women's Health that athletes should "reduce your training volume by 40% to 50%" and use "about 70% of your usual training weights" during the taper.
Two different numbers from two different kinds of evidence, and no honest way to combine them into one. The guidance does not agree on the size of the cut, nor on the length of the taper, so treat any article that hands you one clean consensus percentage with suspicion.
One scoping note matters more than the percentages. This countdown covers the final week, and it sits inside a longer taper rather than instead of one. Bosquet and colleagues found two weeks optimal, not one, so on that evidence the volume should already have started falling before the countdown below begins. Their inclusion criteria required only that "participants must be competitive athletes", with no sport breakdown given, and the paper predates HYROX entirely, which makes this general taper evidence applied to a specific race. Every coaching source on the topic is doing the same thing; most do not say so.
Where the two split: intensity and rest days
Volume coming down is the only point both share, and even there the figures differ. On the other two variables they take opposite positions. Bosquet and colleagues found the volume cut worked best "without any modification of either training intensity ... or frequency". Wilson's guidance moves both, and on intensity he is inconsistent inside the same interview. Warning against taking the week off, he says to reduce volume "while maintaining the intensity and keeping your body active". On interval and HYROX-specific sessions, he says to "reduce the session length by half", because "cutting down the intensity while still focusing on technique will ensure you don't enter the event over-fatigued". Women's Health, in its own framing above the interview, defines tapering as "a strategic reduction in training volume and intensity". On frequency Wilson is unambiguous: "You should aim to incorporate 1 to 2 extra rest days into your schedule."
Those are not two versions of one instruction. The meta-analysis says hold intensity and hold frequency; the coaching guidance says cut intensity on the hard sessions and remove one or two training days. This guide averages neither, and the countdown below tells you which position it takes: intensity is kept, the sessions carrying it get short, and the rest days land at the end of the week rather than spread through it. If short sharp work in race week leaves you flat rather than sharp, Wilson's version is the one to follow. What neither supports is stopping altogether: Wilson warns that taking an entire week off "can lead to a decline in your fitness and may leave you feeling rusty", and the meta-analysis measured reductions in training, not their removal.
The HYROX taper week countdown, day by day
The table assumes a Saturday race, which is the common case. Every row carries a session, a hard stop that tells you when you have done enough, and the HYROX-specific job that is not training at all. The job column is the part most taper plans leave out, and it is the part that shows up on the clock.

Expanded, day group by day group, because the job column cannot hold the whole instruction:
- Day 9 and day 8 out. The boundary. Whatever is left of the hard block finishes here, and after this nothing you do adds fitness. Use the same evening to write down your division and the exact loads you will face, because rehearsing at the wrong weight is worse than not rehearsing at all. The 12-week plan puts this week where it belongs, at the end of a build rather than as a week on its own.
- Day 7. Volume comes down, intensity stays. Short intervals at goal run pace with generous recoveries, finishing able to repeat the whole set. Decide today which two stations you will touch, and write it down so you do not renegotiate on a day you feel good. If your target splits are not settled, the pacing guide is a better use of the week than an extra session.
- Day 6. One compromised-running double: a short run straight into a single station, then stop. A round or two, not a workout. Pair it with a single sled push shuttle at your race load. The sled push is never a straight 50 m: the station is 4 x 12.5 m, turns included, and the turns are what your legs remember. The pull runs the same shape, 50 m broken into 4 x 12.5 m. One shuttle reminds the nervous system what the load feels like without buying soreness. Our 12-week plan prescribes three rounds at race load five days out rather than one. That difference is deliberate: it assumes an athlete who has been touching stations weekly all block and knows exactly what three rounds costs them. Take the lower end if this is a first race, or if the last hard session is still in your legs.
- Day 5. Easy aerobic running, conversational, no watch targets. The HYROX job is a brief wall ball rehearsal, technique only. Women throw to a 2.70 m target and men to a 3.00 m target, and the height follows gender rather than division, so a Pro woman uses the same target as an Open woman. Every racer faces 100 wall balls, and that count does not move with division either. Rehearsing at the wrong height is the most common taper-week mistake at this station, because it changes your catch position.
- Day 4. A short sharpener, a few strides or a brief erg build, finishing fresh. Per the official Season 26/27 rulebook (section 8.5), the rowing damper arrives preset at 6 and the footplates at position 4; the SkiErg damper is preset at 6 (section 8.1). The asymmetry is the part almost nobody knows: section 8.5 permits the damper to be adjusted as many times as the racer wants, while the footplate may only be adjusted before starting. Decide now whether you want it moved, because on race day that decision has a deadline.
- Day 3. Mobility or full rest, and nothing new enters the week from this point. The job is your kit, checked against the rules rather than against habit. Details below, and the gear guide covers what is worth owning.
- Day 2. Full rest, or a short flush spin or jog if resting entirely makes you anxious. Spend the time on logistics: what you have to bring, where the timing chip goes, and the racers-only warm-up area you do not have to improvise around.
- Day 1. A shakeout jog with a few short strides, and no station work at all. None. Read the two rules below tonight rather than discovering them mid-race.
- Race day. Nothing left to prepare. Assemble at the start tunnel when you are told to, and know the station order cold. What happens from there is covered hour by hour in the race day guide.
Shift the whole thing if you are not racing on a Saturday
A Sunday race moves every row one day later, so the shakeout belongs on Saturday and the two rest days land midweek. Obvious written down, and still the most common scheduling error in race week, because athletes copy a Saturday template and train through what should have been a rest day.
Shift it again if you train three or four days a week
Every published taper timeline assumes an athlete training five or six days a week, carrying enough accumulated fatigue that removing half of it is a gift. An athlete training three or four days a week is not carrying that load, and the same countdown at half volume leaves them undertrained rather than sharp. Compress it instead: keep your normal session count, cut the length and the load of each one, and let the last two days do the resting. Toby Wilson, quoted in Women's Health, puts the risk plainly: "While you might be tempted to take a complete break from training, this can hinder your performance." The two stations you may still touch, and at what load
Rehearsal only works at the real number, so here is the number. Confirm your division before you load anything, because a rehearsal at the wrong weight teaches your body the wrong effort.

The two stations to touch are the sled push and the wall ball, and only briefly. One sled shuttle at race load, one short set of wall balls at the correct height, both for the feel rather than the fitness. One to three rounds is the working range, and the number matters less than the stopping: the moment you start chasing a time or adding rounds because it felt good, the rehearsal has turned into a session and you are buying soreness you cannot pay off before Saturday.
The stations to leave alone entirely this week
The sandbag lunges are the clearest case. They cover 100 m of loaded walking lunges, which is a long eccentric exposure, and eccentric work is what leaves you sore rather than sharp. Know your load from the table, then leave it. The same reasoning applies to any heavy lower-body lifting, to plyometrics, and to hill repeats.

The race-week jobs that are not training
This is the half of taper week nobody schedules, and it is the half where minutes are available for free. Each rule below is stated with the rulebook section it comes from, so you can check it yourself against your own event's current rulebook.
The kit check. Section 10.1 of the rulebook lists what racers may wear or carry: knee sleeves, gloves (not grips), a weightlifting belt, wristbands, hydration packs, prescribed inhalers and respiratory devices. The line that catches people is the one that follows: "Any item not explicitly listed as permitted is, by default, prohibited." The same section adds that anything you use must travel with you from start to finish and may not be handed to or received from anyone, which counts as outside assistance. Section 10.2 forbids headphones, cell phones, cameras, ear plugs and smart or camera-equipped eyewear outright. The section 10 preamble requires closed-toe shoes throughout, with one exception: racers may remove their shoes at the wall ball station.
Check-in and logistics. Section 11.1 states that racers attend a check-in area to receive a timing chip and ankle strap, a racer number and a wrist lanyard, and that they "need to bring a government issued photo ID and their registration confirmation". The same section is explicit about the chip: it "must be attached to an ankle. Any other position may lead to an invalid or incomplete time record". Section 11.3 confirms that a designated warm-up area with race equipment is available, and that it is for racers only, so plan your warm-up around a space that exists rather than a corridor you hope to find. Per section 11.4, "Ten minutes prior to a racer's start time, the racer must assemble at the start tunnel area to receive official instructions about the race start."
One thing the rulebook does not cover
The rulebook governs conduct at the event, not preparation for it. It contains no section on tapering, on training load, or on how to structure the week before you race. That absence explains something useful about every taper article you will read, this one included: none of it is a rule. It is coaching opinion, some of it backed by research on other sports. The loads, the presets and the penalties above are a different category, and those are checkable.
Eating and sleeping through HYROX taper week
The counterintuitive part first: carbohydrate intake goes up while training volume goes down. That feels wrong, because you are burning less, and it is still correct, because the point is to arrive with full glycogen rather than to match intake to output. Nothing else should change. Taper week is the worst possible time to try a new supplement or a new breakfast, and the nutrition guide covers the fuelling plan in detail.
Sleep is the other lever and the one talked about least. Toby Wilson, quoted in Women's Health, recommends 7 to 9 hours per night through the taper, on the grounds that reduced training makes recovery time more valuable rather than less. The night that matters most is not the one before the race, which most people sleep badly regardless, but the two or three before that.
What to do if you get taper week wrong
Plenty of people find this article three days out, having just finished a full simulation because it felt like a good idea on Tuesday. The answer is not to panic-rest, which compounds the flatness. Cut the remaining sessions to their shortest version, keep one short sharpener at goal pace so the legs stay switched on, drop every rehearsal that carries load, and spend the recovered time on the non-training jobs above, which is where the minutes actually are. The reverse error, arriving having done nothing for eight days, is fixed the same way: one short session with a few race-pace efforts the day before shakes the rust off, and beats another rest day.
