HYROX Training for Runners: Where Your Base Falls Short

A marathoner, a 5k runner and a triathlete need different HYROX preparation. Find out which one you are, what already transfers, and what to fix first.

You already have the engine. That is worth more in HYROX than in almost any other fitness race, and it is also why runners prepare badly for it: the part they are good at is the part they keep training. This page is not a weekly schedule. It is a diagnosis. It tells you which parts of your running background transfer, which parts mislead you, and what to change first.

What your running base actually buys you, and what it does not

The one study anyone has run on this

There is exactly one published physiological study of a HYROX race: Brandt, Ebel, Lebahn and Schmidt, in Frontiers in Physiology in 2025. Eleven recreational athletes completed a simulated race run to Individual Open standards, after a lab pre-test measuring body composition and maximum oxygen consumption. Eleven people, one simulation, one division. Treat every figure below as a first measurement, because there is no second study to check it against.

Faster overall times went with higher aerobic fitness, and that was the strongest association the researchers measured. Endurance training volume came next, body fat percentage after that. Then the half that flatters nobody: analysed separately, the correlations with athlete characteristics showed up only for the runs. For the stations, nothing. Muscle mass percentage did not predict performance, and neither did resistance training volume.

Both halves matter. Your engine is the best predictor of finish time in the only data that exists, and it predicts nothing about what happens between the runs. Those athletes spent a median of just over fifty minutes running and just under thirty-three on the stations, out of a median finish near eighty-six and a half minutes. Running was the bigger block, never the whole race.

Why the heaviest stations were the fastest

Runners look at the sled loads and assume that is where the time goes. In the Brandt study the three shortest median station times belonged to the sled push, the sled pull and the farmers carry: the three heaviest loaded stations on the floor. The longest single blocks of time were runs.

The heavy stations are brutal and brief. They do not consume the clock, they wreck the run that follows. Asked to rate their own effort, the athletes in that study scored the stations as significantly more strenuous than the runs. The highest heart rate, blood lactate and exertion values of the whole race arrived at the last station, the wall balls. The loads will not cost you the minutes you expect. They will cost you minutes somewhere else.

HYROX training for runners: the decision table

Every generic answer assumes one runner. There is no one runner. An athlete three weeks out of a marathon block and a track 5k runner share the word and nothing else. Find your row.

Plenty of runners sit between two rows. Take the limiter from the row that describes your last three months and the first change from the row that describes your next three. If both genuinely apply, do the change furthest from your habit, because that is the one you would skip.

The four things no running background covers

None of what follows is a study finding. It is coaching reasoning about four gaps that steady running leaves open.

Running on legs a station just taxed

Only the opening leg is run on fresh legs. Every one after starts on a body that has just done something heavy, and the pace you can hold then has little to do with the pace on your watch. Grip and upper-back endurance

For most runners the binding constraint on the pulling stations is the hands and the upper back, not the legs or the lungs. The farmers carry runs over 200 m, and section 8.6 of the Singles rulebook does permit putting the kettlebells down to rest, so long as they do not move forward when you place them. Every set-down still costs you time and a re-grip. The sled pull asks for repeated hand-over-hand work from the same pair of hands. Nothing in a running week trains either, and that is coaching reasoning rather than a research finding.

Lunging under load

The sandbag runs for 100 m of walking lunges, carried across both shoulders, deep in the back half of the race. It is an eccentric-heavy hip and knee pattern with a load on your spine, and steady-state running trains none of it.

Horizontal force into a sled

Running propels you by pushing down and springing. A sled asks for sustained horizontal force against something that does not give. The push covers 50 m in total, broken into 4 x 12.5 m shuttles, so the effort restarts from a dead stop each time. Practising it is the only thing that teaches it.

What the evidence says about adding strength

Blagrove, Howatson and Hayes reviewed twenty-four studies of strength training in middle- and long-distance runners. Their key points state that strength training appears to benefit running economy, time trial performance and maximal sprint speed in runners of all abilities, and that maximal oxygen uptake, blood lactate parameters and body composition appear unaffected by adding it. Running economy was measured in twenty of those studies and generally improved by two to eight percent against a control group, though the authors are explicit that this was not the case every time. Keep that hedge.

Where the two sources part company on frequency

Blagrove and colleagues state that adding strength training on two to three occasions per week is likely to positively affect performance. That is an absolute count, and it does not move with how much you run.

Brandt and colleagues, in the HYROX study's training recommendations, report a different frame taken from a concurrent-training review by Methenitis: for optimal endurance adaptations, a resistance-to-endurance frequency ratio of 1:1 or 1:2, and for optimal resistance adaptations, a ratio of 2:1 or 3:1. That is a ratio, and it moves with your running frequency.

These are not the same prescription and should not be merged. At three running days a week they coincide at roughly three strength sessions. At six they diverge sharply: the ratio frame permits three at 1:2 and six at 1:1, while the absolute frame caps at three however much you run. Order within a session, and what order does not fix

Ten studies on exercise sequence were pooled by Eddens, van Someren and Howatson. Lifting before endurance work produced a benefit for lower-body dynamic strength compared with the reverse order, a weighted mean difference near seven percent. There was no effect of sequence on maximal aerobic capacity, hypertrophy, static strength or body fat percentage, and the authors concluded an order effect showed up for one outcome only. So the claim is narrow: lifting first protects the lift. What it measured was adaptation across programmes of five weeks or more, not the quality of a single run on the day, so it cannot settle that question either way. If you cannot add sessions, convert them

Brandt and colleagues make a specific recommendation for this case: since athletes spend most of the race running, a substantial share of training volume has to go to running-based work, but excessive mileage raises injury risk, and a strategy to avoid that is replacing or combining running with other HYROX-specific endurance work such as rowing or skiing. They add that combining running with other HYROX movements should be integral, to build running economy in a pre-fatigued state.

Both ergs are on the course anyway. The row is 1000 m, and the SkiErg is 1000 m. Swapping one easy run for erg work costs you nothing aerobically, buys back some structural load, and rehearses two stations while you are at it.

The loads you will actually meet

The farmers carry weights are per hand, not a total. To pull the exact loads for your own division, use the HYROX weight standards tool. The singles divisions are Women, Women Pro, Men, and Men Pro. In short, PRO divisions use heavier loads than Open, and for a runner whose first race is about learning the transitions, Open is almost always right. The pace you can hold is not the pace you think

The most expensive mistake a runner makes in a first race, and it is arithmetic rather than fitness. You know your threshold pace, you plan splits from it, and the plan is wrong from the second leg onward, because every 1000 m leg after the first starts on a body whose heart rate and blood lactate ran higher through the station than they did on the run before it. In the Brandt study athletes spent most of the race at what the researchers classed as very hard and hard intensities, defined as ninety to one hundred percent and seventy to ninety percent of maximum heart rate.

One piece of the course rarely makes it into a runner's split math. Five mistakes runners make in a first HYROX block

  • Adding running because running is what you know. The trail and high-volume rows fail here. More aerobic volume on a large base is the lowest-return change available.
  • Starting at a pace your training justifies. The 5k row fails here. Threshold pace was measured on fresh legs, and you get those once.
  • Building a block straight off a marathon. Fitness banks, connective tissue does not.
  • Assuming a strong engine covers the loads. The triathlete row fails here, and the one study is direct: nothing measured about the athletes predicted station time.
  • Training the stations and never the joins. Going from one to the other is a third skill, and it is the one the race tests.

Frequently asked questions

Is HYROX training good for runners?

It is, with a caveat. In the only published study of a HYROX race, Brandt and colleagues found aerobic fitness correlated most strongly with finishing time, so a running base is a genuine advantage. That study found the correlations held only for the runs and not for the stations, so the advantage stops where the running stops.

What is the best running technique for HYROX?

Technique matters less than the transition. Holding form for the first couple of hundred metres out of a station is the skill the race tests, because only the opening leg is run fresh. Rehearse running into a station and back out rather than drilling stride mechanics in isolation.

Should I lift before or after my run?

That review did not test how either order affects the quality of one run on the day, so separate days are the clean answer when running quality is the priority, and running first is the compromise if both must share a session.
