What HYROX actually asks of a masters athlete
HYROX masters training changes how you distribute stress across the week and how hard you defend strength and running speed. It does not change the race. The format is identical at every age: eight rounds, each a 1 km run followed by one functional workout station. There is no masters division, no reduced sandbag, no shorter sled. Your age group is a ranking bucket that decides who your result is compared against, and nothing else. That single fact drives everything below. A fixed sled takes a larger share of your maximum every year you leave strength undefended, and the running never shortens, so the ceiling that ages fastest sits on the largest block of the race.
Your age group does not change the race
Your age group is set by the racer's age on the day of their race, not by your age at registration, and none of it touches the loads. Check the weight-standards matrix for your division and you will find the same numbers at 28 and at 68.

What the research actually says, and what it does not
Endurance decline with age is real, and it is not linear. Tanaka H, Seals DR (2008), reviewing masters athlete data in the Journal of Physiology, describe peak endurance performance as maintained until roughly 35 years of age, followed by modest decreases until 50 to 60, with progressively steeper declines after that. The review reports no pooled rate of decline of its own, so treat any confident "X percent per decade" figure you read elsewhere with suspicion.
The mechanism matters more than the shape of the curve. Tanaka and Seals identify reduced maximal oxygen uptake as the primary driver, with lactate threshold contributing but possibly secondary to it. Lepers R, Stapley PJ (2016), reviewing masters endurance performance in Frontiers in Physiology, reach the same ordering independently: maximal oxygen consumption is the parameter most altered by age, while economy and lactate threshold decline less. Tanaka and Seals go further and state that exercise economy does not change with age in endurance-trained adults. For HYROX that is good news, because skill on the sled and the wall balls is not what ages first.
On the strength side, Mitchell WK, Williams J, Atherton P, Larvin M, Lund J, Narici M (2012) quantified the split. Longitudinal data anchored at age 75 put mass loss at 0.80 to 0.98 percent per year in men and 0.64 to 0.70 percent in women, while strength fell at 3 to 4 percent per year in men and 2.5 to 3 percent in women. Studies measuring both in the same people found strength dropping 2 to 5 times faster than mass. Those are general-population figures anchored on people far older than most masters racers, so read them as the direction of travel that training is defending against, not as your annual bill at 45.
Recovery, and the number everyone repeats
Search this topic and you meet the same sentence on every page: masters athletes need 48 to 72 hours between hard sessions. Say plainly what that number is. It is coaching convention. No study cited here measured it, and the review most often waved in its direction does not report it in its abstract or conclusions.
Fell J, Williams D (2008), reviewing aging and skeletal-muscle recovery in the Journal of Aging and Physical Activity, found a perception among older athletes that aging harms recovery, and described the arguments for it as plausible: older muscle may be more susceptible to exercise-induced damage, and the repair and adaptation response may be slower. Then come the caveats that get quietly dropped. Differences in participants' physical activity levels are rarely accounted for, which makes it hard to separate declining activity from aging itself, and the exercise used to induce damage is often not representative of a real training stimulus. The review calls for better research rather than settling the question.
So the practical advice here is judgement, not prescription. Place the two most demanding sessions of your week as far apart as the week allows. Judge what a session cost you by how it felt rather than by how many hours have elapsed. Use sleep quality and appetite as readiness signals, because those are the ones you actually have. What to watch, week to week
Four signals, none diagnostic and none medical. Whether your easy running pace drifts slower at the same effort across a block. Whether you sleep through the night after hard days. Whether appetite tracks your training load or falls away from it. And whether warm-ups take noticeably longer to feel normal than a month ago. When two move the wrong way at once, the honest response is to move a hard session, not add one.
Strength: defend the quality, not just the size
The instinct after 50 is to go lighter and safer. The evidence in that exact population points the other way. Peterson MD, Rhea MR, Sen A, Gordon PM (2010) meta-analysed 47 studies and 1,079 participants aged 50 and over and found positive effects on all four strength outcomes, with absolute increases from 9.8 to 31.6 kg and percent changes of 29 plus or minus 2 for leg press and 33 plus or minus 3 for knee extension. Their regression found that higher intensity training was associated with greater improvement. The authors state the heterogeneity between studies explicitly, so read the range, not the midpoint.
For dose, Borde R, Hortobagyi T, Granacher U (2015) meta-analysed randomised trials in healthy old adults with a mean age of 65 and over, screening 506 studies and including 25. Strength improved substantially, mean standardised mean difference 1.57, while muscle morphology improved only slightly at 0.42 from nine studies. Their independently computed optimums for strength were two sessions per week, two to three sets per exercise, seven to nine repetitions per set, at 70 to 79 percent of one-rep maximum. The authors themselves warn the results need caution, citing poor overall study quality and considerable heterogeneity. That is the best available dose guidance for older adults, transferred to a HYROX athlete by judgement, not derived from HYROX data.
On mass, be realistic. Peterson MD, Sen A, Gordon PM (2011) pooled 49 studies and 1,328 participants and found a weighted mean lean-body-mass change of 1.1 kg, 95 percent confidence interval 0.9 to 1.2 kg, with substantial heterogeneity across studies. Higher-volume interventions produced greater gains, and older participants gained less. Their own conclusion is that resistance exercise earlier in life may provide superior effectiveness. That is a more useful message than "you can build muscle at any age", and it reframes the goal: a masters block mostly defends what you have and improves how well you can use it. Keep something fast in the week
Explosive work is usually the first thing dropped after 50, and there is no good reason for it. Orssatto LBR, Bezerra ES, Shield AJ, Trajano GS (2020) meta-analysed power training in older adults and found it beat control for hypertrophy by a small margin, standardised mean difference 0.31, and showed no difference against moderate-velocity resistance training, 0.07. Only three included studies were rated high quality, and the outcome measured was hypertrophy, not power or function. The read is narrow but useful: moving the bar with intent costs nothing in size, so keeping fast work in the week is a free option rather than a trade.
The loads never get lighter, so train for the loads
There is no masters weight reduction anywhere in HYROX. Bands run Under 24 [16-24], then five-year bands from 25-29 up to 85-89, and the loads are identical from the youngest band to the oldest.

An absolute load is a relative one in disguise. A sled that sits at 60 percent of a strong 35-year-old's capacity can sit far higher for the same athlete twenty years later if strength was allowed to drift, and that cost shows up in minutes rather than seconds. Rappelt L, Wiedenmann T, Held S, Heinke L, Micke F, Wicker P, Donath L (2026), analysing seven seasons of HYROX results, found that strength-determined stations showed greater rank reshuffling and larger absolute increases in total race time among slower performers. That analysis covered PRO and ELITE individual competitors with no age breakdown, so it is not a masters finding. What transfers is structural: the strength stations are where time bleeds disproportionately, and preparation on them pays back more than it does elsewhere.
Running is half the race, and it is the half age takes first
The same seven-season analysis by Rappelt L, Wiedenmann T, Held S, Heinke L, Micke F, Wicker P, Donath L (2026) found running consistently accounted for around 50 percent of total race time, with low discrepancy between running rank and overall rank. Again, PRO and ELITE data. Put it next to Tanaka and Seals and to Lepers and Stapley, both of whom name maximal oxygen uptake as the determinant most affected by age, and the conclusion is hard to avoid: running is where a masters athlete gives time back, and it is also the largest single block of the race.
The load is 8 km, broken into 8 legs of 1000 m, and not one of them is run fresh. Three things follow, all coaching judgement rather than evidence. Protect your easy aerobic volume first, because it is the base the ceiling sits on and the first thing to go when life gets busy. Keep one properly hard running session, because intensity is precisely the variable Tanaka and Seals identify as partly responsible for the decline when it slips. And treat running on legs that are already tired as its own session type rather than something you hope transfers.
Volume your joints will tolerate
No injury statistics appear on this page, because none exist in the research it cites and inventing one would be worse than saying nothing. What coaches generally do instead is keep total easy volume roughly where it is and move some of it somewhere cheaper: softer surfaces, a treadmill incline, a bike or rower for part of the easy work, and hard efforts held to formats where you control the pace rather than chase it. That buys the same stimulus at a lower mechanical price. It is common practice, not a researched prescription.
HYROX masters training through the decades: 40s, 50s and beyond
Nothing below is a research finding. It is how the evidence above tends to be applied, decade by decade, and reasonable coaches disagree about it.
In your 40s
Peak endurance performance is already behind you by the Tanaka and Seals timeline, but the decline through this decade is described as modest. The mistake here is pre-emptive: dialling intensity back because of a birthday rather than a signal. Lepers and Stapley conclude that the ability to maintain a high exercise-training stimulus with advancing age is emerging as the single most important means of limiting the rate of decline in endurance performance. That is the authors' interpretive conclusion in a review, not a measured effect, but it is the clearest statement of the lever available. Hold the hard work and spend the adjustment budget on spacing.
In your 50s
This is the decade where Tanaka and Seals describe the decline steepening. The emphasis shifts to defending quality: heavy enough resistance work to keep strength where it is, per Peterson and colleagues, fast work kept in the week because it costs nothing in size, and a willingness to leave more space between the two hardest sessions. Most masters athletes who stall here have not lost the capacity to train hard, they have lost the willingness to schedule around it.
60 and beyond
Here the division structure itself changes. According to the official Season 26/27 rulebook, Athletes aged 60+ may race Pro at regular HYROX events but qualify for the World Championship through the Open division only, using Open weights at Worlds. Put practically, athletes aged 60 and above qualify for the World Championships through the Open division only, and race Open weights, reps and distances at Worlds. If you are weighing that decision, start with the HYROX divisions. The training emphasis at this end is consistency of stimulus over peaking, and station efficiency as the highest-leverage gain, because economy is the one thing the research says you keep. Every second saved on smooth station work is a second that does not have to come out of an aerobic ceiling that is harder to raise.
Fuelling and the anabolic-resistance myth
Untrained adults over 65 typically show anabolic resistance to dietary protein, and that drives age-related loss of muscle mass and strength. Moore DR (2021) argues this does not describe masters athletes: the physiological changes behind anabolic resistance are precipitated or worsened by inactivity, and masters athletes, defined in that review as over 35, are generally considered successful models of aging, with body composition, muscle mass and aerobic fitness similar to untrained adults more than half their age. The review therefore argues masters athletes are unlikely to have protein requirements different from their young contemporaries.
Note the verb. This review argues a position rather than reports a measured result, and its recommended intakes are the author's synthesis, not a trial on masters athletes. The takeaway is not a supplement plan. It is that the deficits reported in older adults are substantially deficits of inactivity, and a training masters athlete is not that population.

Is there a masters division in HYROX?
No. HYROX has no separate masters division. You race the same 8 stations at your division's standard loads, and your result is ranked within your age group alongside the overall ranking. The bands run Under 24 [16-24], then five-year bands from 25-29 up to 85-89. Your age group is a ranking bucket, not a different race.
Do HYROX age groups use lighter weights?
No. Age groups change how you are ranked, not what you lift. An Open man pushes 335 lb (152 kg) and an Open woman 225 lb (102 kg) at every age. Because the loads are absolute, they represent a larger share of your maximum as you get older, which is why strength preparation matters more with age.
How many days a week should a masters athlete train for HYROX?
There is no researched answer for masters HYROX athletes specifically. Coaches commonly work backwards from recovery rather than forwards from a target number, placing the two hardest sessions as far apart as the week allows.
